Please explain these training program?



my friend give me a training program but i dont know how to do it please explain to me one by one.. for example (1hour w/2x10-min.tempo:10 min.rest)

A one hour ride with two ten minute intervals at tempo effort (between 160 and 169bpm). Between each of those, you should do a ten minute rest.

I would do this by doing a 15 minute warm up (get your heartrate to 140ish)
10 minute at tempo
10 minute rest
10 minute tempo
15 minute cool down.
